How long should a nap last?

Nap studies measure different things: time available to rest, time actually asleep, and alertness after waking. Those differences help explain why there is no single ideal duration.

What you need from a nap

A nap after a short night, an afternoon rest, and a planned break during night work serve different purposes. Your main sleep period, the time available, and what you need to do afterward affect whether a nap is likely to help.

For someone on a conventional daytime schedule, the modest goal is usually greater alertness over the next few hours. NIOSH distinguishes this temporary benefit from the need for a regular, longer sleep period. 1 Decide what improvement would count: feeling more capable of concentrating after lunch, for example. Also decide what would make the experiment unhelpful, such as grogginess extending into an important task or finding that you no longer feel ready for bed at your usual time.

Ten minutes asleep versus ten minutes in bed

In a 2006 experiment, 24 healthy young adults completed conditions with no nap or precisely five, ten, twenty, or thirty minutes of sleep. They had first been restricted to about five hours of sleep the previous night. Ten minutes produced the most immediate benefits across the measures studied. The thirty-minute condition initially impaired alertness and performance before later benefits appeared. 2

The detail often lost in retellings is that the researchers measured sleep duration. A ten-minute timer started when you lie down is not necessarily ten minutes asleep. The participants were also young good sleepers who did not normally nap, studied after a shortened night. Their result is informative, but it does not identify the perfect duration for every age, every schedule, or every degree of sleep loss.

Allow time for post-nap grogginess

Sleep inertia is the temporary fog after waking: thinking and reactions may remain slower even though your eyes are open. NIOSH advises allowing it to dissipate before critical tasks. Its duration varies, and substantial sleep loss can make a quick, clean awakening harder. 3

Build that uncertainty into the plan. A nap ending at the exact minute you must drive, handle equipment, or make an important decision leaves no margin for the transition. If the available break is short, include settling down and becoming fully awake in the same time budget.

Post-nap grogginess also needs a time stamp. Feeling worse immediately after waking and feeling better half an hour later are compatible outcomes. Record both before deciding that the nap helped or failed.

Where the 26-minute NASA nap came from

A NASA study published in 1994 compared planned rest with no rest during long-haul flight operations. The rest group had a forty-minute opportunity during a low-workload portion of flight; participants slept for an average of 25.8 minutes. The nap was associated with better subsequent alertness and performance, while cumulative sleep debt remained. 4

That is the origin of a famous roughly twenty-six-minute number. The study did not compare a twenty-six-minute nap with every neighboring duration and declare it optimal. Actual sleep was an outcome of a longer rest opportunity, in a tightly organized operational setting. For an ordinary afternoon, the transferable idea is to plan rest around the work and allow a transition afterward.

What the siesta study found

A 2023 cross-sectional study of 3,275 Mediterranean adults found that siestas longer than thirty minutes were associated with higher BMI and greater odds of metabolic syndrome. Shorter siestas were associated with lower odds of elevated systolic blood pressure. The researchers also considered meal timing, nighttime sleep timing, smoking, and other lifestyle factors. 5

The study does not show that a single long nap causes metabolic disease, or that a short nap prevents it. People who nap for different lengths of time may differ in many other ways, and statistical adjustments cannot recreate a randomized experiment. Cultural practice adds another layer: a siesta belongs to a wider daily schedule, not merely a duration selected in an app.

Try a brief afternoon nap

For a simple daytime trial, use an early-afternoon break and a short rest opportunity, then note how you feel once the immediate wake-up period has passed. NIOSH’s daytime guidance suggests an alarm in the fifteen-to-thirty-minute range for a brief nap. 6 Treat that as a starting point, not a challenge to fall asleep on command.

Compare a few broadly similar days, including what happens that evening. If napping repeatedly makes nighttime sleep harder, the tradeoff may not suit you. If overwhelming sleepiness or unintended dozing keeps returning despite adequate opportunity for sleep, move beyond experimenting with nap length and discuss it with a clinician.
